I am a sophmore in high school. I need to make myself quicker. I drag tires and i run a mile with weights on my legs. I play O and D line. I need to make my first step off the ball quicker and i need to explode off the ball. Is there anything else i can do.
The 1st thing you can STOP doing is running a mile. This has absolutely no positive impact on your first step. Perform drills that will have a carryover to playing on the line. The furthest you will run in a game is throuw the banner before the game. Peform lifts that require you to apply force into the gorund, which is what you want to do when accelerating / or coming out of your stance
You need to do a type of exercise call plyometrics as well. However, as you are a sophmore in HS, I recommend against this because the plyo workouts can injure young athletes. For now, you should concentrate on improving your base strength. Power and quickness can be developed by using "olympic" lifts, which can also injure an untrained athlete. If you wish to begin adding power lifts to your base strength lifts, find a trainer to help you or get information on lifting form from books or the web. the power lifts are done at only 30 to 60 percent of your maximum weight for that exercise. That's because you are trying to develop the muscle's and nervious system's ability to generate force over a shorter period of time. Dragging tires is a decent (although extrememly low tech 8>)) strength workout, but does not train the body to move faster.
